Rest is the training variable nobody programmes. Sets, reps and weight get written down; the gaps between them get improvised, and the gap between sessions gets decided by soreness and guesswork. That is a shame, because rest is one of the few training questions where published research gives genuinely specific numbers - and where the right answer depends on whether you are chasing strength or muscle size, and on how long you have been training.
How long should you rest between sets for strength?
Two to three minutes, and the evidence for it is unusually direct. A 2016 trial led by Brad Schoenfeld (a hypertrophy researcher at Lehman College in New York) randomised 21 resistance-trained young men to identical eight-week programmes that differed only in rest: one minute between sets versus three minutes. The three-minute group gained more maximal strength on both the squat and the bench press. Same exercises, same sets, same effort - the only thing that changed the outcome was the length of the sit-down between sets.
The wider literature agrees. A 2018 systematic review in Sports Medicine led by Jozo Grgic pooled the available training studies and reached a two-part conclusion: lifters with training experience need rests longer than two minutes to maximise strength gains, while beginners build strength just as well resting 60 to 120 seconds. Heavy, low-rep sets tax the nervous system as much as the muscle, and that system recovers on a slower clock than your breathing does. Feeling ready at 90 seconds is not the same as being ready.
Does shorter rest build more muscle?
No - and this is the answer the research reversed. For years the standard advice was to rest 30 to 90 seconds for hypertrophy, on the theory that the burn and pump of short rests (metabolic stress and transient hormone spikes) drove extra growth. The same Schoenfeld trial tested exactly that, and the three-minute group gained more muscle thickness as well as more strength. The short-rest "hypertrophy zone" did not just fail to win; it lost.
Reviews since have softened that into a fairer summary. A 2017 systematic review in the European Journal of Sport Science concluded that both short and long rests produce growth in beginners, with longer rests likely to be advantageous for experienced lifters. The most thorough recent look, a 2024 Bayesian meta-analysis in Frontiers in Sports and Active Living, found a small benefit to longer rests for arm and thigh growth (standardised mean differences of 0.13 and 0.17) and no appreciable differences once rests exceed roughly 90 seconds.
The practical reading: for muscle growth, resting 90 seconds to 2 minutes captures essentially all of the benefit. Below 60 seconds you are probably leaving a little growth on the table; beyond two minutes you are buying comfort, not extra muscle.
Why do the strength and hypertrophy answers differ?
Because the two goals are fed by different things. Muscle growth is driven mostly by the total amount of hard work a muscle does across the week, and rest length only matters insofar as it protects that work. Cut rests too short and each successive set shrinks - the load stays on the bar but the reps fall away - so total volume quietly erodes. Ninety seconds is roughly the point at which sets stop cannibalising each other.
Strength is different: it is a skill practised against heavy loads, and practising it well means arriving at each set able to move the most weight possible. That demands fuller recovery of both the muscle's immediate energy stores and the nervous system's output - hence the longer clock. Two answers, two mechanisms, no contradiction.
How long does muscle protein synthesis stay elevated?
Between one and two days, depending on how trained you are. Muscle protein synthesis (MPS) is the process by which muscle builds new protein after training - it is the machinery every session is trying to switch on, and two classic tracer studies mapped how long it stays running.
In a 1995 study by MacDougall and colleagues, twelve hard sets of biceps work raised MPS by 50% at 4 hours and 109% at 24 hours, after which it fell quickly - by 36 hours it had almost returned to baseline. In Phillips and colleagues' 1997 study, using untrained volunteers, synthesis was elevated 112% at 3 hours, 65% at 24 hours and was still 34% above baseline at 48 hours - two full days later.
Two lessons sit in those numbers. First, the growth response to a session is measured in days, not in the mythical 30-minute post-workout window. Second, the response lasts longer in the untrained: the newer you are, the longer your muscle keeps building after each session.
Where does the 48-hour rule come from, and when is it wrong?
The usual guidance - leave 48 hours before training the same muscle hard again - is a reasonable reading of that MPS timecourse plus the time it takes force to return after a damaging session. It is a default worth keeping. It is also wrong in both directions, predictably.
It is longer than experienced lifters need. A 2015 review in Sports Medicine by Felipe Damas and colleagues showed that both the size and the duration of the MPS response shrink with training experience - a trained lifter's synthesis spike is sharper and briefer, and after an ordinary session their strength is often back within a day. And it can be shorter than a beginner needs: after a novel exercise or a heavy eccentric session, soreness peaks between 24 and 72 hours, and repair genuinely is not finished at the 48-hour mark.
It is also a per-muscle rule, not a per-body one. Training legs on Monday and pressing on Tuesday breaks nothing. And if soreness is the thing holding you back, be honest about the tools: massage guns and foam rollers can take the edge off how sore you feel, but neither speeds up the underlying repair.
How often should you train each muscle?
Aim for twice a week. A 2016 meta-analysis by Schoenfeld, Ogborn and Krieger found that training each major muscle at least twice a week produced greater growth than once a week. The UK Chief Medical Officers' physical activity guidelines point the same way, recommending muscle-strengthening activity on at least two days each week.
The follow-up finding matters just as much. A 2019 meta-analysis of 25 studies found that once weekly volume is matched, frequency itself makes no significant difference to growth - and a trial comparing three versus six sessions a week in trained men found similar results at both extremes. Frequency is not magic; it is a delivery mechanism. Twelve weekly sets crammed into one marathon session tend to degrade at the back end, while the same twelve sets split across two days arrive fresh. Spread the work; the split you can stick to is the right one.
How does training age change the numbers?
It flips them, which is the part most advice misses. Between sets, beginners are the ones who can rest less: the strength review above found 60 to 120 seconds fully sufficient for the untrained, while experienced lifters need beyond two minutes. Between sessions, it runs the other way. The beginner's MPS response lasts longer, but much of that early synthesis is patching damage rather than adding size - a 2016 study in the Journal of Physiology found that the MPS response only correlates with actual muscle growth once the initial damage response has settled, a few weeks into training.
So the honest rules of thumb are: new lifters should keep sets brisk but respect the full 48 hours (or more, if still properly sore) before repeating a muscle; experienced lifters should rest generously between sets and can profitably hit a muscle again sooner, because their adaptation window opens and shuts faster.
What does this mean in a small home gym?
Home training removes the one real cost of resting properly: nobody is waiting for your bench. Take the full three minutes on your main strength work without guilt. If session length bothers you, pair non-competing exercises - do a row while the pressing muscles rest - and you get honest rest per muscle in half the wall-clock time. Use a timer, because unmeasured rest drifts: short when you are impatient, long when your phone is interesting.
Frequency is home training's cheapest win. Hitting each muscle twice a week takes discipline when it means two gym commutes; it takes none when a pair of adjustable dumbbells lives in the spare room and a session can be 25 minutes. Two or three short sessions per muscle per week, sets separated by 90 seconds to 3 minutes depending on the goal, muscles separated by about 48 hours: that is the whole evidence-based recipe.
